Fasting and Exercise: What Training Fasted Actually Does
Training fasted changes your muscles more than it changes your results. Here is what a controlled trial found, and how to decide whether it suits you.
Training before breakfast is one of the most argued-about habits in fitness. The useful thing is that it has been tested directly, with a design that separates what changes inside the muscle from what changes on the clock.
What the trial did
Six weeks of endurance training, two matched groups: one training fasted, one training after carbohydrate. Same programme, same duration.
The muscular differences were real and one-sided. Fasted training produced a threefold greater increase in FATmax — the intensity at which fat oxidation peaks — at +21% against +6%. It raised the activity of citrate synthase (+47%) and β-HAD (+34%), both markers of the machinery that burns fat, where fed training did not. It also trained the body to hold blood glucose steady during a fasted session, which the fed group did not develop.
Then the result.
Performances were similar between F and CHO.
Both groups improved their 60-minute time trial by about 8%. The fasted group’s superior adaptations did not show up where it counted.
How to read that honestly
Three things follow, and the fitness internet usually takes only the first.
Fasted training does change your muscles. That part is not a myth, and the numbers are substantial.
It did not make anyone faster in this trial. The authors themselves suggest a reason: training happened at around 70% of VO₂max while the time trial demanded roughly 85%, so the adaptations may simply not have been the ones the test rewarded.
“Burns more fat” is a statement about the hour, not the week. You do oxidise more fat during a fasted session. Whether you lose more body fat depends on total energy balance across the day — which is why fasted cardio so often produces no visible difference.
The limit you can actually feel
After an overnight fast, liver glycogen — the store that maintains blood glucose — is well drawn down. For a long session with no carbohydrate, that is the ceiling: as it runs out, glucose regulation gets harder, and that is the light-headed, legs-gone feeling at 80 minutes.
Short sessions rarely reach it. Long ones do.
A reasonable way to decide
- Easy or short sessions: fasted is fine, and convenient.
- Long endurance sessions: eat, or take carbohydrate during. This is where the ceiling is real.
- Hard intervals or heavy lifting: these lean on muscle glycogen more than your last meal, so try both and judge by how the session actually goes.
- If the goal is fat loss: the session is not where it is decided. The day is.
The bottom line
Train fasted if you prefer it, and expect changes in your muscle rather than on the clock. The trial that looked hardest for a performance benefit found better fat machinery and the same 8% improvement in both groups — which is a more interesting result than either side of the argument usually reports.
